Snow Pea Iron Calculator

Snow peas are a crisp, garden favorite, but how much iron are you actually getting when you toss them into a stir-fry or salad? This Snow Pea Iron Calculator converts your serving size into a precise milligram estimate of iron, using standard nutrition data for raw, boiled, and frozen snow peas. Just enter the amount, choose your unit, pick a preparation method, and the tool does the rest.

Iron is essential for oxygen transport, energy metabolism, and immune function, and plant-based eaters need to watch their intake since non-heme iron from vegetables is less efficiently absorbed than animal iron. Whether you are tracking micronutrients for a diet plan, meal-prepping, or simply curious about your vegetable intake, this calculator gives you a quick and reliable number.

You will also see the percentage of your daily value based on the 18 mg adult recommendation, plus a step-by-step breakdown of the math.

How to Use This Tool

Using the Snow Pea Iron Calculator is straightforward. Start by entering the quantity of snow peas you plan to eat in the number field. Then choose the unit that matches your recipe or measuring style: grams, ounces, cups, or servings. Next, select the preparation method — raw, boiled/drained, or frozen and boiled — because cooking changes both the weight per cup and the iron concentration. Press Calculate Iron to see your result. The output includes total iron in milligrams, the percentage of the adult Daily Value (18 mg), the total serving weight in grams, and a short step-by-step breakdown of the math. Use the Reset button to clear the form or click a quick-fill preset such as 1 cup raw or 100 g to speed things up.

If you want to compare recipes or track your daily micronutrients, keep the calculator open while you adjust the amount; the result updates each time you click Calculate.

Formula Explained

The calculator uses a simple conversion formula:

Iron (mg) = quantity × grams per unit × iron per 100 g ÷ 100

Grams per unit depend on the unit you select. For snow peas, 1 cup raw is roughly 100 g, while 1 cup boiled/drained is about 160 g because the pods absorb water and become denser. One serving is treated as 100 g for simplicity. The iron-per-100-g values come from USDA food composition data: raw snow peas average about 2.08 mg per 100 g, boiled/drained about 1.67 mg per 100 g, and frozen boiled about 1.76 mg per 100 g.

Once iron in milligrams is known, the Daily Value percentage is calculated as: DV% = iron (mg) ÷ 18 mg × 100. The 18 mg value is the FDA Daily Value used on Nutrition Facts labels for adults.

Worked Examples

Example 1 — 1 cup raw snow peas. 1 cup raw ≈ 100 g. Iron = 100 × 2.08 ÷ 100 = 2.08 mg. DV% = 2.08 ÷ 18 × 100 = 11.6%.

Example 2 — 150 g boiled/drained snow peas. Iron = 150 × 1.67 ÷ 100 = 2.51 mg. DV% = 2.51 ÷ 18 × 100 = 13.9%.

Example 3 — 2 oz raw snow peas. 2 oz = 56.7 g. Iron = 56.7 × 2.08 ÷ 100 = 1.18 mg. DV% = 6.6%.

Tips & Best Practices

  • Pair with vitamin C. Snow peas are a valuable plant-based source of non-heme iron, but plant iron is absorbed less efficiently. Eating them with vitamin C-rich foods such as citrus, tomatoes, or berries can improve absorption. Curious about the vitamin C content of a handful of berries? • Use grams for accuracy. Cup volumes for vegetables are approximate and can vary depending on how finely you chop or pack them. A digital scale gives the most reliable number for iron tracking.
  • Don’t double-count. If your stir-fry includes tofu, meat, or fortified grains, remember that those ingredients contribute their own iron. This tool only estimates the snow peas portion of the meal.
  • Adjust for your needs. Iron needs vary by age, sex, pregnancy status, and diet. The 18 mg DV is a general adult target; vegetarians and vegans may need higher intakes because non-heme iron absorption is lower.
  • Use the quick-fill presets. The preset buttons save time when you are using a common portion, and you can still edit the amount if your serving differs.

Limitations & Accuracy Notes

This calculator provides nutrition estimates, not medical advice. Iron values are averages from food composition databases; actual iron content can vary with soil, growing conditions, variety, storage, and cooking water. Boiling in large amounts of water can leach some minerals, which is one reason the cooked value is lower per 100 g. The cup weights are approximate — a loosely packed cup of snow peas may weigh less than a tightly packed one.
