How Glycemic Load Is Calculated

The glycemic load combines the quality of a carbohydrate food (its glycemic index) with the quantity of carbohydrate you actually eat. The formula is:

GL = (GI × net carbohydrate per serving) ÷ 100

Net carbohydrate is total carbohydrate minus fiber, because fiber is not digested into glucose. For example, if a pepper has 6.0 g of total carbs and 2.1 g of fiber per 100 g, a 100 g serving provides 3.9 g of net carbs. At an estimated GI of 10, the GL would be (10 × 3.9) ÷ 100 = 0.4.

Why use GL instead of GI alone? A food with a high GI can still have a low GL if you eat a small amount, and a low-GI food can produce a meaningful glucose response in a very large serving. GL puts both factors together. A GL of 10 or less is considered low, 11 to 19 is moderate, and 20 or more is high.

Worked Examples

Example 1 — 100 g of red bell pepper. Carbs ≈ 6.0 g, fiber ≈ 2.1 g, net carbs = 3.9 g. GI ≈ 10. GL = (10 × 3.9) ÷ 100 = 0.4, a very low GL.

Example 2 — 334 g of poblano peppers (two large). Carbs ≈ 9.4 g per 100 g, so total carbs = 31.4 g; fiber ≈ 3.3 g per 100 g, so total fiber = 11.0 g; net carbs = 20.4 g. GI ≈ 15. GL = (15 × 20.4) ÷ 100 = 3.1, still low because fiber makes up a large share of the carbohydrate.

Example 3 — A handful of dried chili flakes (about 5 g). Dried chili is concentrated: roughly 49 g carbs and 38 g fiber per 100 g, so 5 g provides about 2.5 g total carbs and 1.9 g fiber, or 0.6 g net carbs. Even with a GI estimate of 15, the GL is under 0.1. Small seasoning amounts rarely move the needle.

Factors Affecting Accuracy

Peppers are not among the most exhaustively tested foods in glycemic index databases, so the GI values here are estimates rather than lab-certified numbers for your exact pepper. Actual blood sugar response depends on variety, ripeness, growing conditions, cooking method, and your own metabolism.

Ripeness matters: a fully ripe red bell pepper usually contains more sugar than an unripe green one, but the difference is small enough that both remain very low in GL. Roasting or grilling removes water and can concentrate carbs by weight, so if you eat a large portion of roasted peppers, use the cooked weight and, ideally, a packaged nutrition label.

If you have a food label for a specific product, enter its carbohydrate and fiber numbers instead of relying on the preset averages. The manual GI override also lets you test different scenarios, such as a more conservative GI of 20 or 25, to see how sensitive the final GL is to that assumption.

Frequently Asked Questions

Are bell peppers really low glycemic? Yes. They contain mostly water and fiber, and the sugars are present in modest amounts. A 100 g serving of raw bell pepper has only about 4–5 g of total sugar and even less net carbohydrate after fiber, so the GL is very low.

What about dried chili powder or hot sauce? Dried chili powder is more carbohydrate-dense per gram, but you typically use only a few grams. A teaspoon of chili powder (about 2.5 g) has roughly 1.2 g of carbs and 0.9 g of fiber, so the GL is negligible. Hot sauce is mostly water and vinegar, with only trace carbs unless it contains added sugar.

Can I use my own GI value from a glucose monitor? Yes. If you have measured a personal glycemic response to a specific pepper dish, enter that number in the GI override field. Personal responses are often more relevant than population averages for meal planning.

How is this different from a glycemic index calculator? A GI calculator only tells you how quickly a standard portion of carbohydrate raises blood sugar. This calculator multiplies GI by your actual net carbohydrate serving, giving you a portion-adjusted number.
