Lunges are one of the most effective lower-body strength exercises, but doing them as walking lunges over a measured distance turns a strength drill into a surprisingly good conditioning session. This lunge calories per km calculator estimates how many calories you burn when covering one kilometer (or more) with stepping lunges.
Based on your body weight, the intensity of your lunge technique, and your pace, the calculator uses the standard metabolic equivalent (MET) formula to produce a realistic calorie estimate. It also works out your total exercise time and an approximate lunge count based on your stride length. It is ideal for hikers, fitness walkers, personal trainers, and anyone using low-impact movement to boost daily energy expenditure.
All results are estimates — actual burn depends on technique, terrain, and individual metabolism.
How to Use This Tool
Start by entering your body weight and choosing kilograms or pounds. Pick a lunge intensity that matches how hard you are working, then enter a pace as either minutes per kilometer or kilometers per hour. The calculator uses your distance and an estimated lunge stride length to give a complete picture of the session.
- Use Gentle for slow, short-range stepping lunges with easy recovery.
- Use Moderate for steady walking lunges with controlled form.
- Use Vigorous for deep, fast, or loaded walking lunges.
Formula Explained
This calculator uses the standard metabolic equivalent, or MET, approach. One MET is roughly the energy your body burns while sitting quietly. During exercise, a MET value above 1 represents how many times harder you are working compared with rest.
Calories per minute = MET × 3.5 × body weight (kg) ÷ 200
The 3.5 represents typical oxygen consumption in milliliters per kilogram per minute at rest, and the 200 converts that figure into calories. Once the per-minute burn is known, the total is simply multiplied by the number of minutes spent lunging.
Worked Example
A 70 kg person walks lunges at a moderate 4.5 MET effort with a pace of 12 min/km over 1 km. Time is 12 minutes. Calories per minute = 4.5 × 3.5 × 70 ÷ 200 = 5.51 kcal. Total burn = 5.51 × 12 = 66.1 kcal. With a 0.8 m stride, the approximate lunge count is 1000 ÷ 0.8 = 1,250 steps.
Reference MET Values
| Intensity | MET | Typical Situation |
|---|---|---|
| Gentle | 3.0 | Slow stepping lunges, short stride, easy breathing |
| Moderate | 4.5 | Steady walking lunges, controlled form, noticeable effort |
| Vigorous | 7.0 | Deep or fast lunges, added load, heavy breathing |
Factors Affecting Accuracy
Lunges on flat, firm ground burn less than lunges on grass, sand, or an incline. Pausing between steps lowers the average effort, while continuous, fluid steps raise it. The lunge count is also an estimate: taller people naturally take longer strides, and shorter people may need more steps per kilometer.
Frequently Asked Questions
How many calories does 1 km of lunges burn? For most people, 1 km of moderate walking lunges burns roughly 50–80 kcal, depending on body weight and pace. Heavier individuals burn more because moving a larger mass requires more energy.
Can I use this for reverse lunges or split squats? The calculator is designed for continuous forward or walking lunges. Reverse lunges and split squats have very different cadence and recovery patterns, so the results may overestimate or underestimate your actual burn.
How is MET defined? MET stands for metabolic equivalent of task and is a widely used way to compare exercise intensities. You can read more about it on The Metabolic Equivalent of Task page.
